A proper warm-up is short, specific, and the cheapest performance upgrade in the gym. Here's the two-part structure — general then specific — how to ramp up to your working weight, and why dynamic movement usually beats long static stretching before you lift.

Should you stretch before lifting?

How to warm up for a heavy compound lift

Here's a practical warm-up for a main lift like the squat. The general part comes first, then a specific ramp-up that builds to your working weight:

  1. General: raise your temperature. 3–5 minutes of light cardio — easy bike, row, or brisk walk — until you feel warm and your breathing lifts slightly. Warm, not tired.
  2. General: dynamic movement. A few drills that fit the day — leg swings, bodyweight squats, hip circles, arm circles or band pull-aparts. Move through a controlled range, no long static holds.
  3. Specific: start light. A smooth set of the actual lift with just the bar or a light weight to groove the pattern.
  4. Specific: ramp up in a few steps. Add load across two to four sets, doing fewer reps as the weight climbs — roughly 50, 70 and 85 percent of your working weight — with short rests.
  5. Start your working sets. Once the ramp-up feels smooth and controlled, begin your first working set. Still stiff? Add one more light ramp-up set rather than forcing it.

For later exercises in the same session you're already warm, so a set or two of lighter ramp-up is usually enough before your working weight.

How long should a warm-up take?
