A short pre-lift mobility flow by joint

Run this before training to open the positions you'll need that day. It's dynamic and controlled — active movement, not long static holds — which fits neatly into a proper warm-up:

  1. Ankles. Controlled knee-over-toe rocks in a half-kneeling or split stance, driving the knee forward over the foot for several reps per side to open dorsiflexion for squatting depth.
  2. Hips. Deep-squat rocks, 90/90 hip rotations, and a few controlled hip-hinge patterns to open the hips for squats and deadlifts.
  3. Thoracic spine. Open-book rotations lying on your side plus a few cat-camel reps to free up upper-back rotation and extension for staying upright and reaching overhead.
  4. Shoulders. Band pull-aparts, arm circles and shoulder dislocates with a band or dowel to prepare the shoulders for pressing overhead.
  5. Rehearse the position. Move through the actual lift's bottom position with light or no load — an unloaded squat to depth or an empty-bar press — to confirm the range you just opened transfers to the lift.

Should you do mobility work before or after lifting?
