Lat Pulldown

The lat pulldown is the go-to back builder for anyone chasing a wider, stronger upper body — a vertical pull that trains the lats and mid-back and scales to any strength level. Here's how to do it with good form, the muscles it works, the mistakes to avoid, and how to program it.

The lat pulldown is a compound vertical pull that primarily works the latissimus dorsi (lats), with the biceps, mid-back (rhomboids and lower traps), teres major and rear delts assisting. You sit at a cable machine, grip an overhead bar a little wider than shoulder width, and pull it down to your upper chest by driving your elbows down and back, then return under control. It's beginner-friendly, doubles as an easy pull-up regression, and loads cleanly for reps, which makes it one of the simplest ways to build back strength and width.

The lat pulldown is a compound lift, so it trains several muscles at once. The lats do most of the work, assisted by the arms and mid-back, while the rear shoulders and grip help complete and control the pull.

How to do a lat pulldown

Step-by-step form for the cable lat pulldown with a wide overhand grip. If you're new, start light and get the pull path down before adding load.

  1. Set your position. Adjust the thigh pad so your knees sit snug underneath and your feet are flat on the floor. Grip the bar a little wider than shoulder width overhand, then sit down with your arms fully extended overhead.
  2. Set your torso. Sit tall, brace your core, and lean back only slightly — to about 70–80° from the floor. Fix that angle and hold it, rather than swinging your body to move the weight.
  3. Pull with the elbows. Drive your elbows down and back toward your ribs, pulling the bar to your upper chest just below the collarbone. Bring your shoulder blades down and together at the bottom instead of yanking with the arms.
  4. Control the return. Reverse under control until your arms are straight and your shoulder blades reach back up. Keep tension on the lats the whole way — don't let the weight snatch your arms up.
Pull the bar down to your upper chest, not behind your neck. A behind-the-neck path forces the shoulders into extreme external rotation and pushes your head forward — hard on the shoulders and neck, with no extra benefit for the lats.

Lat pulldown vs pull-up — what's the difference?

Both train the same vertical-pull pattern and muscles. The pull-up is bodyweight and harder to scale; the lat pulldown lets you dial the load up or down on a machine — a great regression before you can do pull-ups, and an easy way to add controlled volume once you can.

Should I pull the bar behind my neck?

No. Pulling behind the neck forces the shoulders into extreme external rotation and pushes the head forward — shoulder- and neck-unfriendly for most people. Pulling to the upper chest in front trains the lats at least as well with less risk.

How wide should my grip be?

A little wider than shoulder width is a solid default. Going extremely wide often cuts your range of motion and shifts work off the lats. Narrower and neutral grips are valid variations that let you pull deeper.

How many sets and reps should I do?

For back size, about 8–15 reps across a few sets work well — the pulldown loads safely, so it takes higher reps nicely. Most lifters do 2–4 working sets, once or twice per week.
